The inside edge or âborderâ of the scapula is pulled up off the rib cage and gives the appearance of âwingingâ on your back.
IS SCAPULAR WINGING PAINFUL?
âWingingâ in-and-of-itself is typically not painful. It might look a little funny, but ultimately not many people experience direct pain with winging.
However, it is an âabnormalâ movement pattern that indicates a lack of stability in the shoulder. When repeated over and over again, it has potential to cause pain in other areas of the shoulder (including impingement and rotator cuff pain).
So if your scapula is winging it certainly is worth your time training your muscles to perform better and add some stability to your shoulder. This will improve your motion and help you to move better and stronger overall.
HOW TO ELIMINATE SCAPULAR WINGING
If scapular winging is typically caused by muscle weakness and strength imbalances, the best way we can correct it is by training the correct muscles in the correct way to improve their strength and function.
The muscles that are typically at fault in cases of scapular winging are the serratus anterior and lower and middle trapezius. These are the muscles that are primarily responsible for keeping your shoulder blade in tight to your rib cage.

Chicken Wings? Do you have poor scapular (shoulder blade) control? Many people do. Thanks technologically driven society. Rounded shoulders and winging scapula are easy to spot in a crowd of people.
The scapula and the group of muscles (17 of them) around it assist in moving your arm. If you injure one of those muscles or the nerves that supply them, or simply do not use them very much, you will likely experience a lack of scapular control which can then translate to weakness, pain, or difficulty moving the arm and shoulder. Sometimes you may even hear or feel some âcrunchinessâ in there.
Strengthening the muscles around the scapula can decrease the risk of injury, promote better posture, and can help you transfer forces between the arms and rest of the body. So you can look better, feel better, and perform better!
The exercise in the video will help you regain some control of your blades. When doing any of these exercises, pay attention to your ribs and be sure you arenât thrusting them up to achieve the move. Also think about trying to rotate your armpit up toward the ceiling, using the scapula. Do not simply twist the arm so the bicep points up. You can do that without using the blade at all and we see that a lot. Really think about the blade rotating the armpit upward.
You can practice this stuff all day long. While brushing your teeth, riding the subway, in line at the checkout⊠ALL the places. Any time you remember it, play around with it. It will eventually become habit to keep the blades in a better position.

Wings belong on your plate not on your back! Winging scapula (shoulder blades) are the result of a weak serratus anterior and lower trapezius. The serratus pull the scapula flat to the back and forward around the thorax and keeps them from winging. Jacqueline Monroe is demonstrating the winging in this video.
If your blades are winging, your shoulders are not as stable as they should be. This places you at more risk for shoulder injuries, impingement, labral tears etc. If you are experiencing neck pain take this into consideration as well. The serratus allows the arms to move in a large range of motion without compressing the neck. Engaging the serratus in pushing and punching motions will give you more power as well.
Pay attention to what your scaps are doing throughout the day and during your workouts. Work on protracting (scooping the blades forward) them in a pushup position by pressing as hard into the ground as you can. Think about trying to reach your spine toward the ceiling without rounding the upper back.
Start applying this scooping motion to your movements and practice it throughout the day. Pay attention to what your shoulders do and make sure they are not shrugging up to the ears. Work on really rotating that armpit up toward the ceiling while also keeping the shoulders down.

THE CAUSE OF SHOULDER BLADE PAIN...
Posture: Sitting or standing in a slouched posture position can cause joints to jam in the base of the neck and the rib joints, so improving you posture is the first step to stop this type of scapula pain or shoulder blade pain.
Sleeping position: Laying on your side with your shoulder pushed forward can jam the joints between our ribs and the spine, causing thoracic spine pain and muscle tightness over those rib joints. (The âcostovertebral jointsâ)
Text Neck: Spinal joints at the base of the neck get jammed and irritated from forward head posture or looking down at mobile phones & laptops all day. This joint irritation can refer pain below that area causing mid back pain or upper back pain on one side.
HOW THESE EXERCISE FIX âRHOMBOID PAINââŠ
Exercise 1.
The Towel Roll Technique loosens the joints between the ribs and the spine that can cause this type of rib pain. It also improves neck position, so the lower neck nerves donât refer pain to the upper back.
Exercise 2.
The Thread The Needle exercises mobilises the costovertebral joints (rib joints) and gets blood flowing through the rhomboids and other scapula stabilisers. So, itâs great for costovertebral pain and Rhomboid rehab too!
Exercise 3.
A Thoracic Cat-Cow is great for mobilising the thoracic spine, rib joints and lower neck joints, so it's great for middle back pain relief.
Exercise 4.
Simple Side Bending with your arms up mobilise the spine and ribs in a different direction. This can be great to release those rib joints!
Exercise 5.
What I call a Chin Tuck PLUS is one of the best neck retraction exercises to improve posture that causes pain over the Rhomboid area. Protruding the chest increases the area of joints mobilised, but itâs great to strengthen important posture muscles too.
